  • Sleep: The Recovery Your Body Is Begging For

You lie down exhausted, and your mind switches on. Or you fall asleep fine and jolt awake at three in the morning. Or you sleep the whole night and still wake up like you barely slept at all. If any of that is you, you are far from alone, and you are not doing it wrong.

We treat sleep like the thing we can borrow from, the corner we can cut to get everything else done. But sleep is not time lost. It is the window where your body does its most important repair work, where your muscle is rebuilt and your brain is restored. Once you understand what is actually happening in there, you stop fighting it and start protecting it.

This is the topic I get asked about more than almost any other, so we go deep: how to fall asleep easily, stay asleep through the night, and wake up genuinely refreshed.

    You'll learn:

    • What actually happens while you sleep, and the very different jobs deep sleep and REM each do
    • Why quality matters as much as quantity, and why eight broken hours can leave you more depleted than a shorter, unbroken night
    • Why sleep gets harder in midlife, from shrinking deep sleep to shifting hormones to a stressed cortisol rhythm
    • The other common reasons sleep comes apart, including how underdiagnosed sleep apnea really is
    • Why sleep is where your muscle is built, and the study where short sleep turned a fat-loss diet into a muscle-loss diet
    • A practical toolkit for falling asleep, staying asleep, and waking refreshed

You cannot out-train, out-eat, or out-will a body that isn't sleeping. Rest is not what you do instead of the work. It is the work.

    Your Sleep Toolkit

    • Keep a consistent sleep and wake time, weekends included
    • Get morning light, ideally outside
    • Keep caffeine to the morning
    • Stop eating about three hours before bed
    • Skip alcohol at night
    • Make the room cool, dark, and quiet
    • Power down screens before bed
    • Build a calming wind-down ritual

    Chapters:

    00:00:00 Intro

00:02:41 What Happens While You Sleep

00:06:13 Why Sleep Gets Harder in Midlife

    00:17:34 My Own Sleep Story

    00:21:21 Your Sleep Toolkit

    00:25:26 Closing Thoughts

    Key Takeaways

    • Sleep is active repair, not downtime. Deep sleep rebuilds the body early in the night. REM restores brain and mood later in the night.
    • It's not only hormones. A knocked-out body clock, stress, caffeine, alcohol, and undiagnosed sleep disorders all break sleep too.
    • Sleep apnea is dramatically underdiagnosed. If you've battled sleep for years, get evaluated rather than just trying harder.
    • Sleep is where muscle is built. Most growth hormone is released in deep sleep, and short sleep tips the body toward muscle breakdown.
    • Poor sleep reaches everywhere: brain health, blood sugar, heart, immunity, and mood. Protecting it is core health care.
    • Consistency is the master lever. A steady bed and wake time anchors everything else.

  • Nervous System 101: Why You Can't Out-Willpower Stress

Two people wake up to the exact same day. The same overflowing inbox, the same kids to get out the door, the same aging parent to check on, the same bills, the same too-short night of sleep. By evening one is frayed, snapping, standing at the counter eating something she swore off. The other is tired, but steady. Still herself.

Same day. Same stressors on paper. So what makes the difference? It isn't that one has more willpower. It's something happening underneath willpower, in the body: your nervous system, and the stress response that runs it. We go one layer beneath the inner work of the last two episodes, into the system that can quietly undo all of it.

    You'll learn:

    • Why two people can live the same overloaded day and end up in completely different places, and the powerful state versus primal state that decides it
    • Your nervous system as a seesaw: the accelerator and the brake, and why health is the flexibility to move between them
    • Why chronic elevation, not stress itself, is the real problem
    • What sustained stress does inside your brain, and why your follow-through collapses at nine at night exactly when you're relying on it
    • What years of an unmanaged stress response quietly cost the body
    • That you can actually measure your cortisol rhythm, and a reset toolkit to teach your body it's safe to come off the accelerator

You don't need a life with less in it. You need a nervous system that can find the brake, and a state strong enough to meet what's in front of you.

    Your Reset Toolkit

    • Reframe and priorities, the state work
    • Breath, with the exhale longer than the inhale
    • Movement, to discharge the stress chemistry
    • Meditation and stillness
    • Journaling
    • Joy and play
    • The physical foundation: sleep, fuel, and water

    00:19:15 You Can Measure Stess

00:21:20 Reading and Resetting Your Alarm

    00:25:48 Closing Thoughts

    Key Takeaways

    • Your nervous system is a seesaw. The accelerator and the brake are meant to trade off all day.
    • The enemy is chronic elevation, not stress itself. The alarm that never resets is what does the damage.
    • You can't out-willpower stress. Under sustained stress your planning brain goes partly offline and your survival brain takes the wheel.
    • The day is mostly fixed. The state you meet it from is not, and it's trainable.
    • Chronic stress carries a long-term cost across nearly every system. Managing it is health care, not a luxury.
    • You can measure it. Cortisol rhythm can be tested, and the trend matters more than any single number.
    • Build your own reset toolkit. Regulation is individual, so experiment and keep what genuinely brings you back to the recovery side.

  • The Promises You Keep to Yourself

How many times have you promised yourself this was the week you'd start? The diet on Monday. The workout tomorrow. The change you keep meaning to make. And how many times did the day come, and you let it slide?

We tend to call that a discipline problem and beat ourselves up for it. But after years of doing exactly that, I learned it was never really about discipline. It was about something underneath it, something we almost never name, and until we fix it, no plan on earth will hold.

That something is self-trust. Every health attempt we make is, at its core, a promise to ourselves, and something inside us keeps score. Break enough of those promises and we stop believing our own word, so the next time we say "I'll start Monday," a part of us already knows we won't. This is one of the most personal episodes I'll share, because for years I was the queen of starting tomorrow.

    You'll learn:

    • Why every "I'll start Monday" is a promise, and how broken promises quietly erode the most important relationship you have
    • Why self-esteem is built, not declared: it's the residue of small, realistic promises kept, not something you talk yourself into
    • Why the way back is to make promises small enough to keep on your worst day, not big enough to impress
    • How I went from placing dead last at my first competition to earning my pro card, on the back of a thousand small promises kept
    • The part we don't want to own: how distrust of ourselves gets projected outward onto the people and circumstances around us
    • A step-by-step way to rebuild self-trust from the ground up

You don't rebuild trust with a grand gesture. You rebuild it with a small promise, kept today, and then again tomorrow.

    How to Rebuild Self-Trust

    • Start smaller than feels worth it, one promise you're certain you can keep today
    • Keep it, especially on the day you don't feel like it
    • Let the kept promises stack until following through is simply who you are
    • Own your part, because the piece that's yours is the piece you can change

    Chapters:

00:12:37 The Part We Don't Want to Own

    00:14:46 How to Rebuild Self-Trust

    00:18:10 Closing Thoughts

    Key Takeaways

    • Every attempt is a promise to yourself. Break enough of them and you stop believing your own word, which all but guarantees the next failure.
    • Self-esteem is built, not declared. It's the residue of small, realistic promises kept. Confidence follows follow-through.
    • Make it small enough to keep. Big, dramatic promises break trust all over again. Start so small it feels too easy.
    • Get comfortable being uncomfortable. The kept promise on the day you didn't want to is worth ten on the easy days.
    • Distrust of others is often self-distrust in disguise. If we're part of the cause, we're part of the cure.
    • Honoring yourself makes you unstoppable. Rebuild the inner relationship the way you'd rebuild any other: small promises, kept.

  • Past Your Prime? The Story That Decides How You Age

Every culture keeps a phrase for telling you you're finished. For a woman it's "a woman of a certain age." For a man it's "past his prime" or "over the hill." Two phrases, one identical message: your best days are behind you, step aside for someone younger.

Here's what almost no one warns you about. The day you start to believe that message is the day you start making it come true. I believed it for years, even when I had every reason to know better. What I didn't see coming was what happened when I finally stopped.

This is the opener of a new chapter of the show. For twelve episodes we built the body. But none of it matters if the person in the mirror has already decided they're not worth the effort. The body follows the mind, always. So before we go further into the how, we fix the story.

    You'll learn:

    • The double standard hidden in those phrases, obsolete at fifty for her, distinguished at seventy for him, and the old model of aging it depends on
    • The fork we all reach at midlife: the road of subtraction, shrinking and chasing youth, and the road of addition, strength, presence, and purpose
    • The inner story I don't usually say out loud, and what finally turned it around
    • Why what you focus on becomes your reality, and how the same brain that builds a case against you can build one for you
    • Five steps to rewrite the story from the inside out: Decide, Observe, Transform, Redirect, Become
    • Why this inner work is the most powerful thing you model for the young who are watching

The day you decide who you're becoming, and point everything at that, is when the world rearranges to match. It's not luck. It's a skill, and it can be learned.

Five Steps to Rewrite the Story

    • Decide who you want to be, starting from what you refuse
    • Observe the thoughts you're already having
    • Transform each thought to align with that decision
    • Redirect your focus to hunt for the evidence
    • Become it, by rehearsing the new you until it's automatic

00:11:15 You Are Always Creating Your Reality

    00:13:02 The Five Steps

    00:19:46 Bringing It Home

    Key Takeaways

    • The label is a lie for those who invest. "A woman of a certain age" and "past his prime" belong to the old model where age meant decline. Cared for, your value compounds.
    • You're always at a fork. One road mourns and chases youth. The other turns toward connection, purpose, confidence, and aliveness. Choose the second on purpose.
    • Attractiveness is a state of being. You can fit the standard and be miserable, or be lit up and magnetic at any age. Aliveness is what people feel.
    • You're always creating your reality. Thoughts drive feelings, feelings drive behavior, behavior creates results, results feed the next thought.
    • Rewrite the story in five steps: Decide, Observe, Transform, Redirect, Become.

  • The Vital Generation: What We Model, They Inherit

I want to start with a picture. Three women standing together: my grandmother, my mother, and me. Three generations in one frame. If you have a photo like that, of the people you came from standing next to you, hold it in your mind, because that picture is what this whole episode is about.

Each generation hands the next one a story about what aging is supposed to look like. Not in words. In example. My mother inherited a story and lived it out, and I watched. Then, without meaning to, I started walking the same road. And now there's a young person watching me. There's probably one watching you too, whether or not you have kids.

We are the generation in the middle. The hinge. What was handed to us is behind us. What we hand forward has not been decided yet. I have a name for the people who choose to stand in that position on purpose: the Vital Generation. It's not an age or a fitness level. It's a decision, and by the end of this one I think you'll know whether you're one of us. I suspect you already are.

    In this episode:

    • The three-generation arc: what our parents were handed, the split our own generation is living, and what the next one is inheriting right now
    • Why more information hasn't made kids healthier, and the public health numbers that show decline moving younger
    • The core truth of the episode: kids absorb our example long before our advice
    • Why it is never too late: no weights until 30, no real training until 41, strongest decade in my 50s

We cannot change the story we were handed. We get to decide, with our own lives, what the next generation inherits. You are the hinge. Go be the proof.

    The One Image to Keep

Three generations, one line. The generation behind us largely inherited decline, because no one showed them another way. Our generation is the hinge, the first with enough information to choose. The generation ahead is watching, right now, to learn what aging means.

    Chapters:

    00:00:00 Intro

    00:03:27 The Generation Behind Us

00:05:59 The Generation in the Middle

    00:09:19 The Generation Ahead

00:12:28 What We Model, They Inherit

    00:16:23 You Are a Trailblazer

    00:19:19 Closing Thoughts

    Key Takeaways

    • You are the Vital Generation: a decision to refuse the standard story of decline and become proof of something better.
    • Three generations, one line. The generation before largely inherited decline. We are the hinge. The generation after is watching to learn what aging means.
    • We got the information and the noise. Our generation is splitting: some aging powerfully, some drifting into the decline they feared.
    • The decline is moving younger: record childhood obesity, type 2 diabetes so common in kids the "adult-onset" name was retired, and about 40 percent of teens reporting persistent sadness.
    • What we model, they inherit. The most powerful health message you'll ever send a young person is the one they watch you live.
    • It is never too late. The body responds at any age. Every vital choice cuts a trail that shows someone younger the path exists.

  • The Foundation Stack for Aging with Vitality: The Few Things That Actually Move the Needle After 40

If you've been with me through this whole first stretch of episodes, you've taken in a lot. Muscle, protein, strength training, cardio, food noise, the gut, and how to turn on your own natural GLP-1. And I imagine some of you are thinking one very reasonable thought: Christine, this is a lot. Just tell me what actually matters.

That's what today is. I pull it all together into one picture and hand you the short list, the few things that genuinely move the needle for your strength, energy, and how well you age, so you know where to put your effort and where not to waste it.

Then, because I promised we'd get here, we talk supplements. Which ones earn their place and which are mostly expensive urine. But in a specific order, because that order is the whole point: supplements reinforce what you've built. They cannot build it for you. Structure first, reinforcement second.

    You'll learn:

    • The one image to hold: aging well as a structure on six pillars, three of them physical, and why this quarter built those three
    • The piece you haven't heard from me yet, cellular energy, the current that runs through all three physical pillars and fades with age
    • The three-question filter that tells you whether any supplement actually earns its place
    • The roles a handful of well-researched supports play, from creatine to NR to magnesium, described by what they do rather than by dose
    • Why testing beats guessing, and how to measure the things a lab can't, like muscle and cellular energy
    • How I went from a cabinet full of hopeful guesses to a short, tested, targeted stack

Build the pillars first. Then reinforce them. Never the other way around.

    The Structure, in One Picture

    • Movement and muscle: strength and power, two to three sessions a week
    • Nourishment and metabolism: quality protein, leucine, and a well-fed gut
    • Rest and recovery: sleep, stress regulation, and a steady mind
    • Cellular energy: the NAD-powered current running through all three

    00:19:40 Test, Don't Guess

    00:22:45 My Own Stack

    00:22:35 The Short List

    Key Takeaways

    • Aging well rests on six pillars. This quarter built the three physical ones: movement, nourishment, and recovery.
    • Cellular energy is the current running through all three. NAD levels can fall by roughly half by midlife, which explains a lot about why 40 feels different.
    • Train for strength and power two to three times a week on compound movements. If you do one thing, do this.
    • Anchor every meal with quality protein, chosen for leucine, not just grams.
    • Feed your gut a wide diversity of plants. It makes every other pillar work better.
    • You get stronger when you recover, not when you train. Sleep and stress management are physical parts of the plan.
    • Supplements reinforce built pillars. A supplement earns its place only if it fills a real gap, corrects a tested deficiency, or supports a pillar with good research behind it.
    • Test, don't guess. For muscle, track body composition rather than the scale. For cellular energy, track how you actually feel.
    • Check with your doctor before adding any supplement.

  • The Natural GLP-1 Blueprint: Turn On Your Body's Own Appetite Control (and Age Better Doing It)

Right now, millions of people are paying hundreds of dollars a month for an injection that turns down appetite and steadies metabolism. Here's what surprised me when I really dug in: your body already makes the exact hormone those drugs are copying. You were born with this system, and it's running inside you right now.

The hormone is GLP-1, and the medications work by flooding your system with a synthetic version of it. This episode is not against those drugs. For some people they are genuinely helpful. It's about the fact that you can activate your own GLP-1 naturally, through specific, learnable choices, and when you do, you get more than appetite control. You get a cascade that reaches all the way into how well and how long you live.

    You'll learn:

    • What GLP-1 actually does, from signaling fullness to steadying blood sugar to quieting food noise
    • How its partners ghrelin and leptin fit in, and why one blueprint fixes all three at once
    • Why GLP-1 is a longevity story wearing a weight-loss costume: steadier blood sugar, lower inflammaging, metabolic health, and brain protection
    • The muscle-loss trap with rapid weight loss, and why the natural path protects the very muscle you want to keep
    • The five levers that switch on your own production, all of which you already own
    • An honest comparison of the natural path and the medication

This is one of the most empowering things I can share. You are not broken. You were running a system that fell out of balance, and it can be brought back.

    The Five Levers

    • Protein at every meal, one of the most reliable natural triggers
    • The right fiber, fermented by your gut into butyrate
    • A diverse, well-fed microbiome working the lever for you
    • Real meals with space between them, not all-day grazing
    • Muscle, movement, and sleep as the foundation underneath it all

    Chapters:

    00:00:00 Introduction

    00:03:01 What GLP-1 Actually Is

    00:04:26 Ghrelin and Leptin

00:06:43 A Longevity Story, Not a Weight Story

    00:15:44 Natural vs the Needle

    00:18:22 My Own Experience

    00:20:05 Pulling It Together

    Key Takeaways

    • Your body already makes GLP-1, the hormone the medications copy. That reframe alone hands you back the control.
    • The real prize is longevity: steadier blood sugar, lower inflammation, protected muscle, and better metabolic health.
    • Rapid medication-driven weight loss can strip muscle. The natural levers protect it, because protein, strength, and a healthy gut do double duty.
    • Protein is the most reliable daily lever. A well-fed, diverse gut makes the butyrate that switches GLP-1 on.
    • Real meals with space between them give a clean signal. Constant grazing keeps blood sugar and insulin elevated all day.
    • What you build naturally, you keep. The medication does the work your biology stopped doing, so the effect fades when it stops unless the foundation changed.

    A Note From Christine

This episode shares my personal experience and a functional perspective on metabolism and longevity. It is not medical advice, and it is not a recommendation to start or stop any medication. GLP-1 medications help many people, and decisions about them belong between you and your doctor. Please talk with your healthcare provider about what is right for you.

  • Gut Health and Mood: The Axis Nobody Talks About

Have you ever snapped at someone you love over something small and thought, that wasn't even me? Or woken up under a gray cloud you couldn't explain, with nothing actually wrong in your life? We tend to treat those moments as failures of attitude, something we should be able to think our way out of. But what if a significant part of your mood, your patience, your anxiety, is being generated somewhere you'd never think to look?

    Your gut.

Last episode we talked about how the gut drives your cravings. Today we go further, into how that same ecosystem shapes how you feel. Your emotions, your resilience, whether the world looks manageable or overwhelming on any given day. Here's the line I want you to carry out of this one, because it became true in my own life: when your gut is out of balance, you don't feel good. But when your gut is free, you feel free.

    You'll learn:

    • Why your gut is called your second brain, and why roughly 95 percent of your serotonin is made there rather than in your head
    • How the vagus nerve works like a phone line between gut and brain, and why most of the traffic runs upward from the gut
    • The good guys and the bad guys of your microbiome, what psychobiotics are, and what happens to your mood when the balance tips
    • How a damaged gut lining turns a gut problem into a brain problem through inflammation
    • Why "it's just my hormones" deserves a second look, especially with chronic bloating in midlife
    • The simple, mostly free tools that shift the whole gut-brain conversation toward calm

I also share what my own most recent stool test revealed, a missing beneficial bacteria that had left my gut defenses down. The point is not my result. It's that something beneath the surface can shape everything above it, and it is often findable and fixable.

This is not about thinking positive harder. It's about tending the foundation the positive feelings are built on.

    Key Takeaways

    • Your gut holds around 100 million neurons and makes most of your serotonin, so mood is partly a manufacturing question, not only a mindset one.
    • The vagus nerve carries gut-to-brain traffic all day, and most of it runs upward, so the state of your gut shapes the messages your brain receives.
    • Beneficial bacteria that support mood are called psychobiotics. When the good guys thrive, they tame the troublemakers for you.
    • A damaged gut lining drives inflammation that can reach the brain and disrupt mood chemistry. You cannot out-think an inflammatory message.
    • Chronic bloating in midlife is often the gut waving a flag, not just hormones or just aging.
    • Vagus tools are simple and free: slow breathing, humming or singing, time in nature, and real rest.

  • Why You're Always Thinking About Food, and What Your Body Is Really Telling You

Let me describe someone. She eats beautifully in front of other people and looks completely in control. Then she gets home, the door closes, and something else takes over. The next morning she swears today will be different, and it isn't. She thinks she is broken. She thinks she has no willpower.

If any of that sounds familiar, take a breath, because I have something to tell you that changed everything for me. That constant hum of thoughts about food, what many people call food noise, is not weakness. It is your body telling you, in the only language it has, that something is out of balance. And balance can be restored.

This one is deeply personal. That woman was me for years. After the restriction and dieting of my competition seasons, I came out the other side struggling, and I found my way out, not through willpower, but by tuning my biochemistry back into harmony and changing the stories in my head. Everything I share here is what actually worked for me.

Today I walk through the four pillars I used to quiet the noise naturally, in order:

    • Balance your blood sugar first, the fastest win and the one that makes the others easier
    • Support your brain chemistry, because a craving can be your body asking for a nutrient, not a food
    • Heal the gut that talks to your brain, where much of the noise actually begins
    • Retrain the reward loop, where the body learns it is safe and the mind learns a truer story

You'll also hear the gut science I find most compelling: how the trillions of bacteria in your gut influence what you crave, how feeding them well helps your body make its own GLP-1 and PYY, the same appetite-calming pathway the weight-loss medications work on, and why that means the long game is activating your own.

Quieting food noise was never about restriction. It is about regulation. You are not broken. You are out of balance.

On the Stories We Tell Ourselves

Half of how I got free was mental. I credit the work of David Bayer, whose teaching on how our thoughts shape our behavior is the reason I moved past my own false beliefs and found the purpose behind this podcast, my company, and my coaching. The practice is the reframe: catch the thought, ask whether it is true, and choose a truer, more useful one. Not fake positivity. A truer story. Behavior follows belief, and as long as the story underneath is "I'm broken," the behavior keeps matching it.

  • The Truth About Cardio, HIIT, and Longevity (And Why I'd Still Choose the Weights)

The Truth About Cardio, HIIT, and Longevity (And Why I'd Still Choose the Weights)

I'm going to say something the fitness world will not like. If I could only do one form of exercise for the rest of my life, cardio or strength, I would choose strength every single time, without hesitation.

This isn't me telling you cardio doesn't matter. It matters for your heart, your lungs, your brain, your mood, and your endurance. What I want to do is put it in its proper place, because somewhere along the way our culture decided cardio was the main event, that being healthy meant logging miles, that the person gasping and dripping was the one doing it right. That idea has cost a lot of people, especially women, a lot of wasted years.

By the end you'll know how much cardio you actually need, what kind, and why the answer is probably less than you've been told. I'll also pull back the curtain on my own routine, which surprises even me, because I have never loved cardio and my conditioning is still the best it has ever been.

    You'll learn:

    • The hierarchy of what actually moves the needle for aging well, and why strength sits at the top
    • Why a well-run strength session is already training your heart
    • What cardio is genuinely wonderful for: endurance, heart, brain, and mood, with weight control notably absent
    • What Zone 2 really is, why nearly everyone does it too hard, and the talk test that keeps you honest
    • How to right-size HIIT and VO2 max work, and why more is not better after 40

If you have found a form of movement you love, whether running, cycling, or the trail, this episode protects it rather than argues with it. And if you have been grinding out cardio you dread, you have my full permission to stop.

Cardio matters, but it's a supporting player, not the star. Move your body because you love it, not because you're punishing it.

    The Movement Hierarchy

    • Strength training first, and it is not close
    • Power training, which doubles as cardio in circuits
    • Dedicated cardio, with Zone 2 leading the way
    • A small dose of high-intensity work

    ๐Ÿ“Œ Show Notes

    Key Takeaways

    • Strength training sits at the top of the hierarchy, and a well-run session already trains your heart.
    • Cardio is not the answer to body composition. Nutrition and strength are.
    • Cardio's true gifts are endurance, heart and lung health, brain health, and mood.
    • Zone 2 is easy, steady effort. The benefit comes from the low intensity, not despite it.
    • The talk test: in Zone 2 you can hold a conversation but not comfortably sing. A brisk walk counts.
    • HIIT and VO2 max training are largely the same category of hard, short effort. A little goes a long way.
    • High intensity is a real stressor. Once a week or every couple of weeks is plenty after 40.
    • Endurance athletes: fuel it with protein and add two strength sessions a week. Lifting protects the miles.
    • Pick cardio you enjoy. A walk with a friend is Zone 2 and connection in the same hour.
