El día de hoy te mostraré una rutina de hombros en 3 minutos. Es importante hacer este tipo de entrenamiento como te muestro (en forma de circuito) para desarrollar más fuerza que es lo que se busca con este tipo de entrenamiento.

Esto lo vamos a realizar en forma de circuito con el mejor descanso posible entre ejercicios y descansar solo 2 minutos entre serie (la idea es hacer de 4-5 series del circuito). Si tu objetivo es ganar masa muscular te recomiendo hacer los mismos ejercicios pero por separado, agregando series y repeticiones para cada ejercicio ya que es mucho más efectivo para hipertrofia.

We are going to do this in circuit form with the best possible rest between exercises and resting only 2 minutes between sets (the idea is to do 4-5 sets of the circuit). If your goal is to gain muscle mass, I recommend doing the same exercises but separately, adding sets and repetitions for each exercise since it is much more effective for hypertrophy.

Es importante hacer este tipo de calentamiento para tener más agilidad a la hora de entrenar, tener más rango de movimiento, evitar dolores en la articulación a la hora de realizar algún estático y evitar lesiones.

Esto lo vamos a realizar como si fuéramos a hacer una rutina de entrenamiento, es decir, vamos a agregarle series y repeticiones. Por lo general me tomo de 20 a 30 minutos para calentar y estar preparado para mis entrenamientos, se que puede ser un poco cansado y aburrido pero es la forma correcta de calentar y la forma en que todo atleta profesional lo hace.

We are going to do this as if we were going to do a training routine, that is, we are going to add series and repetitions. I usually take 20 to 30 minutes to warm up and get ready for my workouts, I know it can be a little tiring and boring but it is the correct way to warm up and the way every professional athlete does it.

El día de hoy te mostraré una rutina de espalda enfocada al desarrollo de la fuerza. Tenía tiempo entrenando solo para hipertrofia en donde el tiempo de descanso era mayor y los ejercicios que hacía eran más aislados y con un peso fijo.

Esta rutina tiene todo lo que necesitas para desarrollar fuerza ya que estamos trabajando con pesos mayores al de nuestro propio peso corporal, esto nos ayuda a adaptarnos a pesos mayores por lo tanto tendremos un mayor control de nuestro propio peso corporal ya que será un peso menor al que nuestro cuerpo es capaz de levantar. La idea es trabajar en forma de drop set, donde iremos aumentando el peso y bajando la cantidad de repeticiones por serie y agregar también ejercicios de fuerza como los tuck pull ups y trabajarlos con poco tiempo de descanso (1 min) para generar mucha más intensidad y desarrollar más resistencia. Puedes hacer la misma rutina que hice o simplemente usarla como guía y crear una rutina con otros ejercicios y cantidad de peso pero con la misma metodología.

This routine has everything you need to develop strength since we are working with weights greater than our own body weight, this helps us adapt to greater weights therefore we will have greater control of our own body weight since it will be a lower weight which our body is capable of lifting. Aumentar ActividadIncrease Activity

Lo primero que hice fue aumentar la cantidad de actividad física y comencé a entrenar los 7 días de la semana de los cuales 2 días me lo tomaba para hacer cardio y descansar la parte muscular pero me mantenía en una especie de descanso activo. La razón por la cual implemente esta estrategia es porque nuestro cuerpo necesita recibir estímulos altos para poder crecer, así que al entrenar más el cuerpo hará lo posible por adaptarse a esos estímulos por lo tanto ganarás más resistencia, fuerza y masa muscular.

The first thing I did was increase the amount of physical activity and I started training 7 days a week, of which I took 2 days to do cardio and rest the muscular part but I maintained a kind of active rest. The reason why I implemented this strategy is because our body needs to receive high stimuli in order to grow, so by training more the body will do its best to adapt to those stimuli, therefore you will gain more resistance, strength and muscle mass.

Una de las cosas más importantes es hacer entrenamientos con pesos mayores al de tu propio peso corporal y la vez utilizar pesos pesados de los cuales con 6-8 repeticiones lleguemos cerca del fallo muscular pero manteniendo una buena técnica. La razón es la misma que la anterior, a mayor estímulos, carga e intensidad, nuestro cuerpo va a crecer y a desarrollarse más para poder adaptarse.

AlimentaciónNutrition

En mi alimentación implemente 2 cosas que me ayudaron: Ayuno (maximiza la absorción de los alimentos al romper el ayuno) y aumentar la cantidad de proteína (2.0g min - 2.5g max por kilogramos de peso). Siempre recomiendo priorizar la proteína y alimentos de origen animal por encima de cualquier alimento ya que son los alimentos mayor densidad nutricional y además nos aportan toda la materia prima que construir músculo.

In my diet I implemented 2 things that helped me: Fasting (maximizes the absorption of food by breaking the fast) and increasing the amount of protein (2.0g min - 2.5g max per kilogram of weight). I always recommend prioritizing protein and foods of animal origin above any food since they are the foods with the highest nutritional density and also provide us with all the raw materials to build muscle.

Esta rutina tiene todo lo que necesitas para progresar y realizar un entrenamiento completo, trabajando cada una de las áreas que necesitas trabajar las cuales son: Ejercicios específicos (simulaciones del movimiento con progresiones). Entrenamiento muscular (ejercicios básicos para músculos específicos). Aislamiento muscular (entrenamiento con pesas para músculos específicos) este nos ayuda a trabajar más a profundidad los músculos necesarios por lo tanto vamos a ganar mucha más fuerza y también vamos a trabajar los tendones y articulaciones.

This routine has everything you need to progress and perform a complete workout, working on each of the areas you need to work on, which are: Specific exercises (movement simulations with progressions). Muscle training (basic exercises for specific muscles). Esto es debido a una mala adaptación y forma de entrenar, así que el día de hoy te explicaré las fases que debe tener tu entrenamiento para que sea lo más completo posible y tener una correcta adaptación en el hefesto y evitar lesiones.

Almost all calisthenics athletes end up getting injured or having some slight discomfort when training hefesto. This is due to a poor adaptation and way of training, so today I will explain to you the phases that your training should have so that it is as complete as possible and to have a correct adaptation in the hefesto and avoid injuries.

Ejercicios EspecíficosSpecific Exercises

En nuestras rutinas debemos agregar ejercicios específicos (simulaciones del movimiento con progresiones). Esto lo podemos aplicar haciendo ejercicios como hefesto con bandas elásticas o hefesto asistido, con estos ejercicios vamos a adaptar a nuestro cuerpo a él moviendo y ejecución.

In our routines we must add specific exercises (movement simulations with progressions). We can apply this by doing exercises such as hefesto with elastic bands or assisted hefesto, with these exercises we will adapt our body to it by moving and executing.

Ejercicios BásicosBasic Exercises

Aparte de hacer ejercicio específicos también debemos entrenar la parte muscular y lo lograremos haciendo ejercicios básicos para los músculos específicos que se activan al realizar el hefesto, en este caso serían los bíceps, antebrazos, hombro posterior y pectoral.

Apart from doing specific exercises, we must also train the muscular part and we will achieve this by doing basic exercises for the specific muscles that are activated when performing the hefesto, in this case they would be the biceps, forearms, posterior shoulder and pectoral muscles.

Aislamiento MuscularMuscle Isolation

Aparte de realizar ejercicios básicos que trabajan la parte muscular también debemos aplicar ejercicios de aislamiento muscular para trabajar más a profundidad estos músculos y desarrollar mucha más fuerza y resistencia. Esto podemos hacer con ejercicios como curl de bíceps y otros ejercicios que se realizan con pesas.

Apart from performing basic exercises that work the muscular part, we must also apply muscle isolation exercises to work these muscles more deeply and develop much more strength and resistance. We can do this with exercises such as biceps curls and other exercises that are performed with weights.

Algo súper importante que debemos aplicar si queremos evitar lesiones es trabajar la parte articular (muñecas, codos, hombros). Podemos hacerlo con ejercicios específicos con pesas y bandas elásticas.

El día de hoy hice una rutina de Front Lever y Hefesto con pocos ejercicios porque estaba lloviendo pero muy efectiva. Te invito a probarla.

La rutina consta de 2 circuitos (1 circuito de front y 1 circuito de hefesto). En esta rutina realizo ejercicios de tensión, básicos con tensión y aislamiento muscular con pesos pesados para trabajar más a profundidad músculos específicos.

The routine consists of 2 circuits (1 front circuit and 1 hephaestus circuit). In this routine I perform tension exercises, basic tension and muscle isolation with heavy weights to work specific muscles more deeply.

Circuito 1Circuit 1

Hold de Front Lever (2 seg - 3 seg), 8 tuck pull ups y por último 8 remo con barra (aislamiento muscular). 4 series con 1:30 minutos de descanso.

Front Lever Hold (2 sec - 3 sec), 8 tuck pull ups and finally 8 barbell rows (muscle isolation). 4 sets with 1:30 minutes of rest.

El día de hoy les muestro los 5 mejores ejercicios para sacar o dominar la plancha según mi experiencia y conocimiento acerca de este movimiento.

Planche HoldPlanche Hold

Este ejercicio consiste en aguantar en posición de plancha o en la progresión máxima que tengamos (tuck avanzando, straddle planche, full planche). También podemos utilizar bandas de resistencia y realizar varios aguantes de plancha ajustando el grosor de la banda elástica a nuestro nivel.

This exercise consists of holding in planche position or in the maximum progression we have (advanced tuck, straddle planche, full planche). We can also use resistance bands and perform several plank holds by adjusting the thickness of the elastic band to our level.

Tuck Push UpTuck Push Up

Este ejercicio es muy bueno debido a que combinamos un ejercicios de tensión (tuck planche) con un ejercicio básico de fuerza (push ups). Esto nos ayudará a trabajar tanto la parte articular y tendinosa como la parte muscular.

Este ejercicio igual al anterior debido a que combinamos un ejercicios de tensión (lean planche) con un ejercicio básico de fuerza (push ups). Esto nos ayudará a trabajar tanto la parte articular y tendinosa como la parte muscular también, la diferencia es que este es un ejercicio básico que cualquier puede realizar y nos ayudará a mejorar la postura y la técnica para la plancha.

This exercise is the same as the previous one because we combine a tension exercise (lean planche) with a basic strength exercise (push ups). Este ejercicio de tensión con básicos que nos ayuda a fortalecer en gran proporción el deltoides. Podemos realizarlo solo si somos avanzados o asistido en caso de no poder hacerlo solo.

La mayoría de personas solo trabajar con ejercicios de tensión a la hora de entrenar estáticos y dejan a un lado el trabajo a nivel muscular. Existen tres ejercicios que debes incluir a tus rutinas y que te ayudará a aislar lo músculos del hombro y trabajar en mayor profundidad, estos son: Press militar, laterales con mancuernas y frontales con mancuernas. Cabe destacar que al realizar este tipo de ejercicios siempre bueno trabajar con ejecuciones lentas y controladas.

Most people only work with tension exercises when training statically and leave aside work at the muscular level. There are three exercises that you should include in your routines and that will help you isolate the shoulder muscles and work in greater depth, these are: Military press, lateral press with dumbbells and front press with dumbbells. El día de hoy te cuento mi experiencia haciendo Crossfit por primera vez donde quise poner a prueba mis capacidades físicas y fuerza a lo largo de tantos años entrenando Calistenia y entrenamiento de fuerza para ver si era capaz de hacerlo.

La experiencia estuvo increíble y la verdad quede sorprendido con la metodología de entrenamiento. El Crossfit es un deporte de alta intensidad donde trabajan por circuitos sin descanso, con pesos pesados y ejercicios cardiovasculares al mismo tiempo, además de eso un WOD puede tardar hasta 1 hora o más, esto hace que sea un deporte muy difícil debido a la cantidad de tiempo que entrenas de manera continua con muy poco descanso, no cualquiera tiene la resistencia y la fuerza para soportarlo. Yo fui capaz de realizar el WOD completo sin ningún problema pero cabe destacar qué hay ejercicios con técnicas muy complejas que no logre aprenderme muy bien por lo que tuve que trabajar con pesos livianos para evitar alguna lesión por mala técnica, esto hizo que se me hiciera más fácil pero seguiré practicando y pronto volveré a ponerme a prueba con pesos más altos para ponérmela más difícil.

The experience was incredible and I was honestly surprised with the training methodology. Crossfit is a high intensity sport where you work through circuits without rest, with heavy weights and cardiovascular exercises at the same time, in addition to that a WOD can take up to 1 hour or more, this makes it a very difficult sport due to the amount of time that you train continuously with very little rest, not everyone has the endurance and strength to endure it. I was able to perform the complete WOD without any problem, but it is worth noting that there are exercises with very complex techniques that I was not able to learn very well, so I had to work with light weights to avoid any injuries due to poor technique, this made me feel easier but I will continue practicing and soon I will test myself again with higher weights to make it more difficult for myself.

Para trabajar la plancha de forma completa y óptima necesitamos 3 cosas: Entrenamiento especifico de plancha (bandas de resistencia), ejercicios de tensión con básicos (handstand push ups, lean push ups y otros) y aislamiento muscular (entrenamiento con pesas). El día de hoy te traigo una rutina completa con estas tres cosas, espero que les guste y la prueben. ¡Comenzamos!

Debemos realizar 4 series de cada ejercicio que muestro en el video y descansar de 1:30 min - 2:00 min entre serie y 2:00 min de descanso al cambiar de ejercicio. La cantidad de repeticiones de los ejercicios depende del nivel de cada persona, pero recomiendo trabajar en un rango de 6 - 10 repeticiones en los ejericico básicos y de aislamiento muscular.
