  • AAJ 099: How to be a better person everyday
Listen to learn How to be a better person everyday: iTunes – Stitcher Radio In this episode you’ll learn about How to be a better person everyday, plus…
    • The little things that will make a big difference.
    • How your driving effects people everyday.
    • What to do when people look at you.
    • How to make yourself read more.
    • And much, much more.

These are a complication of thing that you can do, or add to your daily life that will help you to make the world a better place to live.

And, in turn, make you feel better about yourself.

    Pick up trash

If you are walking down the street, and you see a piece of trash, pick that shit up! The people that threw that trash out of their window were stupid young people that didn’t know any better, and we are here to set the example for them. Pick that shit up, and be a better person!

Look others in the eye AND SMILE

Did you know that there are other people on this earth that aren’t you? Well, act like it. Wether you are walking down the street, or in the mall picking up some new Lulu gear, look at people that you are walking past, and if you make eye contact, SMILE!

    Be a safe driver

Now, I appreciate a fun, fast car (probably more than the next guy). And I LOVE driving fast!

That being said, please remember that the safe stopping distance is 3 seconds from the car in front of you. I don’t care how good your brakes are, or how good your reaction time is. It’s freaking 3 seconds.

This will not only help you to avoid hitting the person in front of you (if they stop), but it will also keep the person in front of you from getting pissed at you for tailgating.

#boom! We just made the world a safer place, and a happier place as well! High five!

    Read

Did you know that top CEO’s read 60 books a year… Did you know that reading is the best way to consistently be bettering yourself… Did you know that your library offers easy access to free books everyday of the year…

All of these things are true. So, get a library card, and start learning about things you’re interested in.

Please educate yourself, for yourself. It’s your job.

    Move your meat sack!

Your body was meant to be moved, now freaking move it! Honestly, I don’t care what kind of movement program you do. I love CrossFit, but I realize that it doesn’t jive with everyone personality. Even though CrossFit will work for everyone.

So, find what makes your endorphins sing, and do it 4-7 days a week. Yep, that is how often you should be moving yourself.

Follow CrossFit.com, or yoga.com, or zumba.com, or something. Just get your body moving.

I 100% guarantee you will feel better, look better, be happier, be more productive, and be a better example for everyone.

  • AAJ 096: Stevens Pass to Snoqualmie Pass Run/Hike Adventure

The Stevens Pass to Snoqualmie Pass Adventure – Two people, one crazy stupid idea!

Each year we try to plan an adventure that will get us WAY out of our comfort zones. Something that we know will really hurt, that there’s a chance we won’t complete, and that will make us stronger (mentally & physically) when we finish.

This was the year of Stevens Pass to Snoqualmie Pass!

I had wanted to do this run for years. In fact, I believe that my brother and I were talking about this trip over 8 years ago during one of the stupid things that we did together (there have been many).

And this just happened to be the year that it worked out.

Over the years I have skied at both Stevens Pass and Snoqualmie Pass, and it just sounded so cool to do a trip from one to the other.

I later learned that the trail between the two passes is called section J of the Pacific Crest Trail (PCT), and is the longest section without encountering any roads.

So, essentially, if you’re out on the trail and need to get help… you’re up shits creek (or one of the other 100’s of creeks that you pass on the trip).

Fortunately, Emily and I are pretty good athletes, and were up for this challenge.

That all being said, other than doing interval runs twice a week (on a track), and competitive CrossFit workouts, we didn’t train for this 70 mile beast at all!

As I write this my swollen legs are wishing that we had. In fact, I should put them up, and let some leg draining happen as I write.

Ok, legs are up, and here’s what our trip looked like (from a written perspective).

    Planning

When planning something like this, you have to foresee what you’ll need when you’re feeling good, and when you’re feeling like the world is going to end (because it will feel that way at some point).

    Gear

Packs Salomon ADV SKIN 12 SET Osprey Dyna 15 Hydration Pack – Women’s – 2.5 Liters

    Shoes Altra – Superior Trail Running Shoes – Men’s Altra – King MT Trail-Running Shoes – Women’s

Clothing Lululemon – Men’s Pace Breaker Shorts (with liner) The North Face – Men’s Better Than Naked Shirt Thorlo Running Socks Rogue Fitness Hat Patagonia Hat

    • I highly recommend brining a hat. It was used for keeping the sun out of our eyes, off of our necks, dipping in the streams to keep the head cool, and filling with snow to also keep the head cool.

Other Gear 2 Steripen’s – We always bring a backup. Batteries for 2 Steripen’s Phone battery chargers & cords Emergency blanket – Came with Salomon ADV SKIN 12 SET Lightweight Rain shell Extra pair of Thorlo Running socks – Ideally compression socks to help with circulation. Headlamps Sleeping pads – We carried these on days two and three. Sunscreen

We Wish We Had… Lightweight Hiking Poles for steep up/down hills Bug spray – I HATE this stuff, but the bugs were so bad, I would have used it.

  • AAJ 095: Nutrition 101 – Things EVERYONE should be taught in school, but are not.
Listen to learn about Nutrition 101: iTunes – Stitcher Radio In this episode you’ll learn about Nutrition 101, plus…
    • What are macronutrients.
    • What are carbs, fats, and proteins.
    • What do carbs, fats, and proteins do in your body.
    • How much of each you need.
    • And much, much more.
    What are macronutrients

    * Carbohydrates * Fats * Proteins

What are carbohydrates * Bread, pasta, rice, fruit/berries, grains, cereal, sugar, oatmeal * Vegetables. Yes vegetables are carbohydrates! What are fats * Butter, oils, meat fat, avocados, nuts What are proteins * Meat, fish, nuts, dairy, cheese

What do carbohydrates do inside your body * They provide energy for brain and muscles. * They get converted to body fat (adipose tissue). What do fats do inside your body * So much! * Cells, hormones, skin, vitamin absorption, energy What do proteins do inside your body * Repair tissue (muscle, hair, skin, eyes, organs…), enzymes, hormones, energy in some cases.

Not all foods are created equal

The glycemic index * The speed at which a carbohydrate is converted into a sugar in the body. * In most cases, lower glycemic foods are a better choice.

Examples of high glycemic carbohydrates * Sugar * White bread * Watermelon * Pasta * White rice Examples of low glycemic carbohydrates * Old fashioned, or steel cut oatmeal * Berries * Whole wheat (read high fiber) grains (bread, pasta, etc) Interesting facts about the glycemic index * If you combine fats, proteins, or soluble fiber with carbohydrates it will lower their glycemic index. * Higher glycemic foods will replenish muscle energy stores after a hard workout faster than low glycemic foods.

Nutrition 101 – Fats * Despite popular belief from the media, fats are essential for living a healthy, lean existence. * Every heard of essential fatty acids? * Not only are they essential, but in most cases fats are not the number one culprit in gaining body fat.

Nutrition 101 – Proteins * These aren’t only for meat heads, they are for everyone. * There are essential, and non essential amino acids. * Amino acids make up proteins. * You need to have complimentary amino acids to make complete proteins.

For setting up your carb, fat, and protein ratios listen to Setting up your diet for success at allaroundjoe.com/88.

    Essentially… you’re shooting for 40% carbohydrates, 30% fats, and 30% proteins.

To figure out these numbers, you’ll want to start by figuring out your protein requirements. Shoot for 1 gram of protein per ideal pound of body weight. You can do this very easily with the MyFitnessPal app on your phone.

Figuring this out will give you the correct number (in grams) of carbohydrates, fats, and proteins to eat each day.

  • AAJ 093: 10 things that help me lose weight on vacation (while eating everything!)

    Lose weight on vacation

Listen to learn about 10 things that help me lose weight while on vacation: iTunes – Stitcher Radio In this episode you’ll learn about 10 things that help me lose weight while on vacation, plus…
    • How I still eat amazing food in large quantities.
    • The time that you need to workout for best results.
    • What can make your cheat meals turn into muscle using energy.
    • Tools to bring with you on vacation.
    • And much, much more.

Why try to lose weight on vacation…

You will feel enormously better if you keep up with your fitness program while on vacation. You’ll feel better while you’re eating vacation foods, and when you get back from your vacation.

    1. Get your workout done first thing in the morning. – Chances are you’ll have lots of fun things going on while you’re on vacation, so plan to get up early, and get your workout done before doing anything else that day. – This will also counteract the possible poor food choices that you’re going to make for breakfast. – Whenever possible I always get into a CrossFit gym in the morning while on vacation. That leaves me feeling accomplished for the rest of the day.

    2. Research possible workout locations before leaving. – Make a solid effort to find gyms, or other workout locations before leaving on your vacation. If you have a plan for working out, you’ll have a better chance of doing it. – If you find a gym that you’d like to go to… email them to ask about drop-ins rates. 1. Just this small communication will help you stick to your plan.

    3. Exercise in the vacation environment. – If you’re near a beach… do a swim workout. – If you’re in the mountains… do a hill run workout. – If you’re in a city find a gym, or go on a running tour of the city before the hustle and bustle of the day begins.

    4. Doing a workout that is short and intense will give you more bang for your buck than a long walk or hike. – If you create (or find) a very intense (20 minute or less), muscle burning workout, you’re going to set yourself up for success. – These short workouts are going to prime your muscles to store your vacation foods more advantageously than a long, slow workout.

    5. Get support. – If you’re on vacation with other people… you are bound to hear at least one person say “you’re on vacation, why are you working out”. As if a vacation has anything to do with working out. When you’re on vacation you should be doing so to take care of yourself, right… – Get someone to commit to doing the workouts with you. There’s power in numbers. And pretty soon you’ll get the whole group to join in. Seriously, I’ve done this. – You can also simply tell the naysayers that your 20 minute workout is going to allow you to lose weight on vacation, eat vacation foods without a care in the world, while they can bet on getting fatter.

    6. Bring some bands & a jumprope – They will easily fit in your luggage, and you can get a great workout in very little space. – Think banded thrusters, double unders, and burpees. Ouch!

    7. Get creative before that big feeding. – If you know that you’ll be eating a huge vacation meal, sneak off to the bathroom (or your hotel room), and do 50 air squats and 30 push-ups as fast as you can. Doing this will give you the best chance of utilizing that vacation food for good, rather than evil.

    8. Plan activities that will also be exercise. Here are some examples: – Snorkling, walking tours, waterfall hikes, scuba diving, river rafting, etc. All of these will help you lose weight on vacation.

    9. Plan your largest vacation cheat meals for the evening. – This will allow you to prep for your cheat meal(s) by getting your exercising done during the day. – In fact, this works so well that I almost always lose weight while on vacation. I can’t remember a recent vacation that I haven’t lost weight.

    10. Drink LOT of water. – It’s very common for people to go on vacation and only drink fruit juice, alcoholic drinks, soda, etc. If you’re going to do that… fine. But make sure you are also drinking the appropriate amount of daily water with that other crap. – Without getting into a whole water discussion, you should just know that drinking enough water will help your body to function better, and if you’re body is functioning better… You get the idea.

  • AAJ 092: How to program for CrossFit
Listen to learn how to program for CrossFit: iTunes – Stitcher Radio In this episode you’ll learn how to program for CrossFit, plus…
    • The actual steps I take when writing a program.
    • Resources that I use to to make programing easier.
    • The linear way that you should think about programing.
    • How to test your programing without actually doing every workout.
    • And much, much more.
My personal system for How to program for CrossFit:

Start during your most creative time of day * For me this is first thing in the morning with my coffee in hand.

Use a Google Spreadsheet * This is easily sharable, so you can get feedback from other coaches.

Write your strength program first * If you have a solid idea for your strength programing, you’ll be able to have your warm-ups, and metcons flow from there.

Write your metabolic conditioning (metcons) * This should also flow from day to day, and work with your strength sessions.

Write your warm-ups * Warm-ups should be designed to raise the athletes body temperature, and then get them ready for the specific movements that they’ll be doing that day in class. * Note that some athletes might have specific things that they need to warm-up personally before class (maybe due to an old injury), and they should know that it’s their responsibility to do that (not the coaches).

Write your coaching notes * These are notes that explain to the coach who’s teaching the class, what you’re trying to get out of the program for that day. These are VERY beneficial!

Step away from the program for at least 48 hours * This will let your brain recover, as programing takes a load of mental glycogen!

Review the programing for a 2nd time * I like to feel my way through the program as if I’m doing each day. This is very similar to doing visualization before a big competition. * During this 2nd review, I will usually find some things that need to be updated.

Step away from the program for another 48 hours * Another brain recovery.

Review the programing for a 3rd time * At this point the programing should be pretty solid. Just take a 3rd look and polish off anything that you find during this fresh look.

Send the program to another coach to review * If the coach has questions… address them, and finalize the programing.

    Post it up!

Listen to learn about setting your priorities for success: iTunes – Stitcher Radio In this episode you’ll learn about setting your priorities for success, plus…
    • The actual steps to take when setting your priorities.
    • Where you might be going wrong.
    • How this will make decision making easy.
    • How you could have ingrained priorities that don’t make sense.
    • And much, much more.

Correct priority order to have all-around success in your life:

    1. Health/fitness/nutrition 2. Family/friends 3. Work 4. Entertainment

Why are these important… BIG EFFING WHY!!! Let me tell you!

Why is for your family. Why is for your friends. Why is for yourself. But you can’t have ANY of these things for very long without taking care of yourself!!!

When I’m out running or in public I feel sad for people. I know that I can take any person, and turn them into an absolute specimen.

But they would have to do everything that I tell them to. Everything. No exceptions.

You step into my life, and you get results.

The real hard part is changing how you thing, it’s not what you do.

I only let myself think in ways that I’ve decided are productive.

Example: you probably think that you’re doing what’s right for your family by working 12 hours days, and doing whatever it takes to get that big paycheck, and go on those cool vacations (once a year).

That’s bread into our society, and it’s sad.

But maybe your priorities are work/career, and you figure you can focus on health once you have some success.

You know, I think this might be a pretty normal attitude.

Write down goals weekly, or even daily * Use an authoratative voice * They should be clear and concise * They should have energy, and fun within them

At first you might have to remind yourself of these priorities.

    1. Write it all down weekly/daily. 2. Find someone to model your life after. Success leaves clues. 3. Figure out, and schedule a routine. 1. Sometimes things change, but you must go back to your routine. 4. Record your findings/results every week. 5. Look for a success partner or coach. 6. Reassess every 3 months to make sure you’re on track. 7. Adjust your course, and continue.
