For example, mine is 200 pounds, so my ideal calories are 2665. It’s an easy trial and error game.
Now you know how much you should be eating each day. That is your target.
What should you be eating…Start with your protein… you usually want to have your protein broken up evenly between the number of meals that you’ll eat that day.
So, if I eat 4 times, I’m going to have 50 grams of protein per meal/feeding.
If you’re a little off on this, don’t worry about it. It does not need to be exact. It’s just a guideline.
At first, with the fat, just see where you’re at when the day ends.
This is where meal prepping, or eating similar things for most days is very beneficial. You’ll have much more control over these adjustments.
Lastly, you’ll plan your carbsThis one is pretty easy.
You want to eat the majority of your carbs around your workout.
Yes, you NEED to be working out. I don’t care who you are. Your body is supposed to move, so move it.
You should be moving everyday, and strength training 3-6 times a week.
I don’t care what type of strength training you’re doing (CrossFit, Barre, Yoga, etc.).
Just know that you need to be doing strength training, and endurance training. If you want to see how I setup my training/moving click here: My complete six pack diet, training, and lifestyle plan
Here are a few scenarios…Setup your diet for 6am workout * Eat some old fashioned oatmeal, almond butter, and protein powder at 5am. * Eat a banana, and a protein shake after your workout (7am). * Spread the rest of your daily carbs out over the rest of your day
Setup your diet 12pm workout * Eat green shake for breakfast around 6-8am. * Spinach, kale, full fat yogurt, protein powder (see my Green Machine Shake post). * Eat an apple, and some almond butter around 10-11am. * Eat banana, and protein shake after your workout (1pm). * Eat a bowl of old fashioned oatmeal, and eggs around 2-3pm. * Spread the remaining carbs over your dinner meal(s).
Setup your diet 6pm workout * Eat green shake for breakfast around 6-8am. * Spinach, kale, full fat yogurt, protein powder (see my Green Machine Shake post). * Large salad for lunch. * Oatmeal with protein powder around 4-5pm. * Eat banana, and protein shake after your workout (7pm). * Spread the remaining carbs over your dinner meal(s).
You should be seeing the trend here.
You’re eating low glycemic carbs the meal before your workout, and then a higher glycemic carb right after your workout, and finally more low glycemic carbs the rest of the day.
It’s possible that this seems overwhelming right now, but just start using the MyFitnessPal app, and trust me, it will get easier.
This is something that YOU NEED TO LEARN HOW TO DO. It’s so much more important than any subject that you were forced to learn in school. So much more important!
WaterSimple.
Drink .75 ounces per pound of bodyweight. Done.
Use the app called Waterlogged to track your daily water intake. And buy the upgraded version, so you can get the smart reminders.

Let’s start with testosterone, which is an anabolic hormone that supports muscle growth, and recovery in men and women.
Testosterone ranges – According to the National Institutes of Health, the normal range of testosterone is 30 to 95 nanograms per deciliter (ng/dL) for women and 300 to 1,200 ng/dL for men, but individual laboratories might have a slightly different rangethat they consider normal. Also keep in mind that the levels vary with age.
What this tells us, is that even if you have a woman with high testosterone, and a man with low testosterone, the woman will have 3 times less testosterone than a man.
Now, I’ve worked with thousands of people at this point in my health and fitness career, and I have NEVER, EVER worked with a woman that had the ability to put on enough muscle to call herself bulky.
And if any of those woman that I have worked with did call themselves bulky… they had body image issues that needed to be solved outside of the gym.
The next thing to tackle… I get women that will tell me… “I have this friend, and she’s bulky, so you’re wrong.”
Let’s get serious here – is this woman actually muscularly bulky, or is she fat. In all my days, this “bulky” woman that’s being referred to is actually fat.
Does she have some muscle… sure, and that muscle is underneath the fat, and making her look large.
But, that’s not the issue here. The woman that I talk to are worried about putting on so much muscle that they will look like a female bodybuilder.
Well, I’m here to tell you that for 99.9% of the population, this is not possible. And if you are in the 0.01%… losing muscle is so much easier than gaining it, you could lose this so called “bulk” in a matter of months.
Long, lean muscles… This is fiction. Don’t tell the magazines.
If you still want to avoid getting bulky (which isn’t possible for most women), then consider following the protocol below.
Just know that it will slow your results.
Workout rep ranges * Avoid 8-15 * Train heavy Diet * Eat at or below your desired weights calorie limit Cardio * Do it. * 3+ times a week. * Running, biking, swimming
Losing muscle size is easy!

**As a disclaimer, always check with your doctor before trying any of these techniques to make sure that you are healthy enough for physical activity, and the exercises listed below.
Tip #1 – Move to improve your energyYou probably saw this one coming, but here you have it. If you get your body moving you will increase you energy levels, and mental wellbeing.
This can be a super easy thing, like going for a short walk first thing in the morning, during your lunch break, or when you get home from work.
Or you could take it up a notch, and do something more intense, like a max set up pushups at any of the above times.
Or 50 air squats as fast as you can.
Or there’s a great Tony Robbins priming exercise that I like to do. It’s on audio, and you can get their by going to allaroundjoe.com/trpriming
Tip #2 – Breath to improve your energyI know, I know… you’re breathing all day long.
But the truth is, you’re probably not breathing the way you should be.
Let me ask you… when you breath in, how deep are your breaths?
If they are anything less than max capacity, you can do more, and get far better results.
Breathing deep will stimulate your parasympathetic nervous system, which will make you feel more relaxed, centered, and alive.
Try doing the Wim Hof breathing for 3 rounds to see what I mean.
– Take 30 deep breaths – On the 30th breath exhale all your air out, and hold your breath as long as you can – Repeat 2 more times
Tip #3 – Drink a green shakeNow, those Saint Patties Day green milkshakes that McDonalds has aren’t what I’m talking about.
I’m talking about getting a bunch of organic green leafy vegetables, loading them into a blender with some organic full fat yogurt, a scoop of your protein powder of choice, blending like crazy, and gulping that deliciousness down!
Well, it may or may not be deliciousness to you, but every time that I drink one of these I feel energized!
Some optional ingredients that I like to throw into my green shakes from time to time are: * Matcha green tea – a little jolt of caffeine * AMRAP nutrition super greens – just some more awesome * Udo’s oils – fats from flax oils will make the shake a little more filling
Tip #4 – Take a cold shower or cold dipI guessing that this is going to be the least favorite of the tips, but I’m going to tell you that it’s probably the most effective.
So, if you can muster it, give this a try.
All you need is a shower that will get cold. Right now I’m in Phoenix AZ, and the shower water does not get cold enough to get the desired effect.
If you can’t find a shower that will get cold enough, try finding a river. In most cases rivers will be coming from some kind of snow melt, and will provide you will the coldness needed to drastically increase you energy levels.
If you are new to this, you probably only need to expose yourself to the water for 30’ish seconds.
If it feels really cold to you try taking deep breaths as you enter, and sit in the cold water. This should help with your bodies circulation, which is what will keep your organs warm, and safe.
When you get out you will feel ON FIRE with energy!
Tip #5 – Hangout with an energy giverThis one can be a little harder if you do it in person, but the cool thing here is that you can find energy givers on audio or video.
What I mean by this is, people are all on a wide spectrum of energy takers, meaning you feel drained when you are around them.
To energy givers, meaning you feel energized when you are around them.
If you know someone who’s a big energy giver in your life, try to spend more time with them.
If you don’t know someone in your life who is an energy giver, then find someone you can read about, listen to, or watch.
My favorite energy givers are… Tony Robbins – Podcast – Courses Tim Ferriss – Podcast – Books Gary Vee – Books

We talk about what AJ does within WHOOP, and the type of people that work at WHOOP that make it the fun company that it is today.
AJ talks about how some of the most popular athletes that have used WHOOP are LeBron James, and Michael Phelps, as well as top CrossFitter Sam Dancer.
We also discuss how wearing the WHOOP strap is changing the way athletes look at their recovery, and how often they need to be training to get maximal results.
It’s interesting, more often than not, it’s seem like athletes are learning that they don’t need to be training as much as they thought to get maximal results.
Or that if they have a high recovery day, they should add extra to that day, but step back on the days where their recovery isn’t as high.
In the interview we talk about the sensors that WHOOP uses to gather all of the data to give you a recovery score, sleep tracking, and strain number.
At the end of the day I hope that you listen to this podcast, and learn how the WHOOP strap can improve your performance, and make you an all around healthier person!

Week 1 Find your 5 rep max for: Back squats Front Squats Deadlifts Stiff leg deadlift Bench DB bench Shoulder press DB shoulder press Pull-ups Bent over barbell rows
Week 2 Monday: Back squats + 2-5 pounds Wednesday: Deadlifts Friday: Bench press Saturday: Pull-ups *You can adjust the days however you want, but only one heavy lift per day.
Week 3 Increase load by 1-5 pounds for the same amount of reps. Use as many sets as you need.
If you don’t improve… * The next week will be a de-loading where you’ll drop down to 80% of your 5 RM for 1 set of 5 reps. The following week after de-load… * Select the next lift from the same movement pattern, and start over from there. * For example: if you’re doing back squats, you’d switch to front squats.
